Top tier — highest bioavailability
Paneer (18 grams per 100 grams), homemade greek-strained yogurt (10 grams per bowl), whey isolate protein powder (25 grams per scoop), eggs if you are ovo-vegetarian (6 grams each), and tofu (10 grams per 100 grams). These provide complete amino acid profiles similar to animal protein and are worth building most days around.
Legume power — combine and conquer
Rajma, chana, moong, urad, chickpeas, and lentils each contain around 8 to 10 grams of protein per cooked cup. Their amino acid profile is incomplete on its own but pairs beautifully with rice, roti or millets to form a complete protein.
